Light Exposure: The Most Powerful Lever for Resetting Your Circadian Clock
Why light — not melatonin, not caffeine — is the single strongest tool for beating jet lag, and how to time your exposure correctly.

If you take only one strategy from the entire science of jet lag recovery, make it this one: light exposure, correctly timed, is the strongest signal your body clock responds to — stronger than melatonin, stronger than caffeine, stronger than sheer willpower.
Why light works
Specialized photoreceptor cells in your retina (separate from the rods and cones you use for seeing) detect brightness and send that information directly to the suprachiasmatic nucleus, your master circadian clock. This pathway evolved long before humans invented clocks or crossed time zones — it exists to keep your internal rhythm aligned with the actual rotation of the earth. When you fly across time zones, you can use that same pathway deliberately to speed up your realignment.
The phase response curve
Circadian researchers use something called a phase response curve (PRC) to describe how light affects your clock differently depending on when you're exposed to it:
- Light in the early biological morning shifts your clock earlier (advances it) — useful when traveling east.
- Light in the late biological evening shifts your clock later (delays it) — useful when traveling west.
- Light in the middle of your biological night can shift the clock in either direction depending on exact timing, and is generally best avoided.
The word "biological" is doing important work in those sentences — what matters is your body's internal time, not the local clock at your destination.
Practical application
For eastward travel (e.g., Rome to Bangkok), the general strategy is to seek bright light in the new local morning and avoid it in the new local evening, gradually shifting the window earlier over 24–72 hours. For westward travel (e.g., Rome to Los Angeles), the reverse applies: seek evening light, avoid early morning light.
Outdoor daylight is dramatically more effective than indoor lighting — even on an overcast day, outdoor light intensity is typically 10 to 50 times brighter than a well-lit room. If outdoor light isn't available, light therapy devices (typically 10,000 lux) used for 20–30 minutes can approximate the effect.
What to avoid
Getting the timing wrong — for instance, exposing yourself to bright morning light after an eastward flight when your body is still biologically in the evening — can actually reinforce jet lag rather than resolve it. This is the single most common mistake behind "I tried getting sunlight and it didn't help."
